Unfortunately , even you are transiting you still have to go through US customs(which means you have to pick up your bags and recheck them in after you pass US customs).

Arriving Virgin Atlantic at gate 4 at 8:10pm and leaving via Cathay Pacific at 10:40.
A. Do I have to pick up my luggage or go through security again?
B. Is 2.5 hours enough time to go via airtrain?

Yes, you do have to pick up your bags. Unfortunately , even you are transiting US , you still have to go through US customs.
2.5 hours is enough - T4 and T7(Cathay Pacific) are minutes away via Airtrain.

Hello... Arriving at 8:10pm into terminal 4 and have a connecting flight at terminal 7 at 10:40pm, with an unaffiliated airline. Will the 2.5 hours give me enough time to pick up my baggage and go through security again?

I am arriving from London and need to get showered/changed for meeting downtown - are there any showert facitites in T7? Thanks

I am sure BA business club has such an amenities.Double check with them. If not - Terminal 4 , Oasis lounge has shower facilities.

Take Airtrain across the street from T7 and upstairs on track 1 to Federal Circle . It is 5-10 min free ride. Hertz is located on the first floor of Federal Circle.

Transfer between T7 and T8 JFK
Hi there. I'm a UK resident arriving 3pm US Airways flight at T7 and need to get the 6pm American Airlines flight to london in T8. Is that cutting it a bit fine to get by luggage and go between terminals and check in? Many thanks. Jason

Hi, I am arriving at terminal 7 on a qantas flight at 5.15pm - Is there enough time to get to terminal 3 for a Delta Airlines Flight at 6.35pm. Also is there a baggage transfer station at terminal 7 as i will need to check my bags over.

Yes, I am on Qantas from LAX, i am told i will clear immigration and customs in LAX so my only concern is my baggage (and arriving at 5.15pm). thanks

Then Qantas should transfer your bags automatically(check with them at LAX) over to Delta.In this case you should be fine - from T7 to T3 is only 10-15 min time via Airtrain.
Even better if you have your boarding pass for Delta- you don't have to bother with bags and arriving at T3 30 min prior to departure is OK.
